The problem is not getting magnesium — it is getting it to the right place in the body in sufficient quantities.

Magnesium oxide, the most common form in cheap supplements, has approximately 4% absorption rate. That is not a misprint. The oxide form is poorly absorbed because it has to compete with stomach acid for absorption, and much of it passes through the gut unchanged, causing an osmotic laxative effect along the way. Magnesium glycinate binds magnesium to glycine, an amino acid. Glycine has independent relaxing effects on the nervous system — it acts as an inhibitory neurotransmitter that promotes calmness and sleep onset. The glycinate form is particularly well-absorbed and particularly well-suited for people using magnesium specifically for sleep, anxiety, or nervous system support. The glycine component adds a separate therapeutic effect, making this form more multi-directional than its competitors.

Magnesium L-threonate is a newer form that has attracted attention for its ability to cross the blood-brain barrier. Most magnesium forms do not achieve significant concentrations in the cerebrospinal fluid. The threonate form was designed specifically to address this limitation, and early research suggests it may improve markers of cognitive function and memory. The evidence base is still small — mostly animal studies and early human trials — but the direction is promising.

The Practical Comparison

If you are taking magnesium for general health, muscle relaxation, or cardiovascular support, citrate is a cost-effective choice with solid absorption. If you are taking it for sleep, anxiety, or stress, glycinate is the more targeted option — the glycine component adds a synergistic calming effect that citrate does not provide. If you are interested specifically in cognitive performance, threonate is the most targeted option available, though it comes at a higher price point and the evidence base remains preliminary.

Magnesium malate, bound to malic acid, is particularly relevant for people dealing with fatigue or fibromyalgia-like symptoms, since malic acid plays a role in cellular energy production. This combination has been studied in chronic fatigue populations with modest positive results. Malate also supports the Krebs cycle — the cellular energy production pathway — giving this form a dual role in energy metabolism that is distinct from the other magnesium forms.

Timing and Combination

Magnesium glycinate is best taken in the evening, 30 to 60 minutes before sleep. Magnesium citrate can be taken any time of day, though taking it with food reduces the laxative effect for most people. Combining magnesium with vitamin B6 has been shown to improve magnesium retention in cells, meaning less is lost to urinary excretion. B5 also plays a role in cellular magnesium utilisation, making a magnesium-B-complex combination a common approach in clinical practice.

The common thread across all forms is consistency. Most people are chronically low in magnesium due to soil depletion in modern agriculture, processed diets, and chronic stress — which increases magnesium requirements. A single course of supplementation is unlikely to correct years of deficiency. Ongoing use at moderate doses, combined with dietary sources like leafy greens, nuts, seeds, and whole grains, is the realistic approach to magnesium optimisation.

What to Look For

Look for supplements that specify the chelate form rather than just the elemental magnesium content. A label that says ‘magnesium 400mg’ without specifying the form is usually oxide — the least useful form. The chelate name should be prominent. Reputable brands will third-party test their products for heavy metals and contamination, which matters more than the specific form for safety.
